Dumbbell Pullover: Does It Train Chest or Back? The Real Answer

The dumbbell pullover debate settled. Learn whether pullovers train chest or back, proper technique, and how to programme them for maximum muscle growth.

The dumbbell pullover has an identity crisis. Arnold did them on chest day. Dorian Yates did them on back day. Some coaches swear it is a chest exercise. Others insist it is a lat builder. So what does it actually train?

Both. And the answer depends on how you perform it.

The Anatomy of the Pullover

During a dumbbell pullover, your arms sweep in an arc from behind your head to above your chest. This movement - shoulder extension - involves two primary muscle groups:

Pectoralis major (sternal head). The lower fibres of your chest assist in pulling the arm from an overhead position to in front of the body. These fibres are most active in the first half of the movement - from the fully stretched position behind your head to roughly when the dumbbell is above your face.

Latissimus dorsi. Your lats pull the arm from overhead down toward your body. They are active throughout the movement but contribute most in the second half - from above your face to above your chest.

Secondary muscles: Serratus anterior (the "finger-like" muscles along your ribcage), tricep long head (stabilising the elbow), and teres major (assisting the lats).

So the pullover trains both chest and back. The ratio depends on your technique and intent.

Pullover for Chest Emphasis

Technique

  • Bench position: Lie lengthwise on a flat bench with full back support
  • Elbow angle: Maintain a significant bend (about 90 degrees) throughout the movement - this shortens the lever arm and shifts emphasis to the chest
  • Range of motion: Lower the dumbbell behind your head until you feel a deep stretch in your chest, then pull it back to above your chest
  • Focus cue: Think about squeezing your chest together as you bring the weight over your face. Imagine you are hugging a barrel
  • Stop point: Stop when the dumbbell is directly above your lower chest. Do not pull it down toward your hips - that shifts to the lats

The bent-elbow version with a chest squeeze cue activates the pecs more because the shortened lever arm reduces lat involvement and the squeezing motion mimics the adduction pattern that chest fibres are designed for.

Programming for Chest

  • When in workout: After bench press and flyes
  • Sets/Reps: 3 x 12-15
  • Tempo: 3 seconds lowering, 1 second squeeze, 2 seconds lifting
  • Rest: 60-90 seconds

Pullover for Back/Lat Emphasis

Technique

  • Bench position: Lie perpendicular to the bench (cross-bench position) with only your upper back on the bench. Your hips are slightly lower than the bench - this allows a greater range of motion and more lat stretch
  • Elbow angle: Keep arms nearly straight (slight bend only to protect the elbow joint)
  • Range of motion: Lower the dumbbell as far behind your head as flexibility allows, then pull it all the way to above your hips or lower abdomen - not just above your chest
  • Focus cue: Think about pulling with your armpits. Feel the lats stretch at the bottom and squeeze at the top
  • Stop point: Pull the weight all the way down until your arms are perpendicular to the floor or even slightly past, squeezing the lats

The straight-arm version with extended range of motion loads the lats more aggressively. The cross-bench position allows the hips to drop, creating an additional stretch through the lats and serratus.

Programming for Back

  • When in workout: After rows and pull-ups/pulldowns
  • Sets/Reps: 3 x 10-12
  • Tempo: 3 seconds lowering, 2 seconds pulling, 1 second squeeze
  • Rest: 90 seconds

EMG Evidence

A 2011 EMG study by Marchetti and Uchida found that the pullover activated both pectoralis major and latissimus dorsi throughout the movement, but the ratio changed with technique:

  • Greater pec activation with bent elbows and a chest-squeeze focus
  • Greater lat activation with straight arms and a full range of motion

Neither muscle was completely dominant. The pullover is genuinely a hybrid exercise.

The Serratus Anterior Bonus

Regardless of whether you perform the pullover for chest or back, it is one of the best exercises for the serratus anterior - the "boxer's muscle" that runs along the side of your ribcage.

A well-developed serratus anterior creates a visually striking separation between your lats and obliques. It also plays a critical role in scapular stability and overhead pressing strength. Most gym-goers have weak serratus muscles because few exercises train it directly.

To maximise serratus activation during pullovers: at the top of the movement, press the dumbbell slightly upward by protracting your shoulder blades (pushing them apart). This small additional movement at the top targets the serratus powerfully.

Pullover Variations

Cable Pullover

Standing in front of a cable machine with the pulley set at the highest position, grip a straight bar or rope attachment. With a slight forward lean, pull the handle from above and in front of your head down to your hips using straight arms.

Advantage: Constant tension throughout (cables maintain load where dumbbells lose it). Better lat activation at the bottom portion.

Machine Pullover (Nautilus/Hammer Strength)

Purpose-built machines for the pullover movement. Some premium gyms in Malaysia have these - the Nautilus pullover machine is considered one of the best back machines ever designed.

Advantage: Locked movement path eliminates stabilisation demands, allowing you to focus entirely on the target muscle. Excellent for mind-muscle connection.

Barbell Pullover

Same as the dumbbell version but using a barbell with a shoulder-width grip. Allows heavier loading but less comfortable at full range of motion.

Best for: Strength-focused sets (6-8 reps).

How Much Weight to Use

The pullover is not a power exercise. It is a stretch-and-squeeze movement. Using too much weight causes:

  • Excessive elbow bending (compensating with triceps)
  • Reduced range of motion
  • Lower back arching off the bench
  • Shoulder joint stress

Starting guidelines:

  • Women: 6-10kg dumbbell
  • Men: 12-20kg dumbbell

If you can do 15 controlled reps with a full range of motion, increase by 2kg. Most experienced lifters settle between 20-30kg for working sets.

Where to Place Pullovers in Your Programme

Option 1: Chest Day

After pressing movements, use the bent-elbow chest-emphasis version as a finisher:

  1. Bench press: 4 x 5-8
  2. Incline dumbbell press: 3 x 8-10
  3. Cable fly: 3 x 12-15
  4. Dumbbell pullover (chest emphasis): 3 x 12-15

Option 2: Back Day

After pulling movements, use the straight-arm lat-emphasis version:

  1. Barbell row: 4 x 6-8
  2. Pull-ups: 3 x 8-10
  3. Cable row: 3 x 10-12
  4. Dumbbell pullover (lat emphasis): 3 x 10-12

Option 3: Upper Body Day

Use it as a bridge exercise that trains both chest and back:

  1. Bench press: 4 x 6-8
  2. Barbell row: 4 x 6-8
  3. Dumbbell pullover: 3 x 12 (hybrid technique - moderate elbow bend, full range)
  4. Remaining accessories

The Verdict

The dumbbell pullover trains both chest and back. Neither camp is wrong. Your technique determines the emphasis. Use it intentionally - pick the variation that matches your goal for that session, focus on the mind-muscle connection, and enjoy one of the few exercises that stretches and loads two major muscle groups in a single movement.
