Dumbbell Shoulder Workout: Build 3D Delts with Dumbbells

Build round, capped shoulders using only dumbbells. Exercises targeting all three deltoid heads with sets, reps, and technique cues.

Your deltoids have three heads - anterior (front), lateral (side), and posterior (rear). Each head requires different exercises and angles to develop fully. A well-rounded shoulder workout hits all three, but the side and rear delts need the most direct work because they receive the least stimulation from compound pressing.

Dumbbells are ideal for shoulder training. They allow natural rotation, independent arm work, and greater range of motion than barbells.

The Workout

Seated Dumbbell Overhead Press - 4 sets of 8-10

The primary mass builder. Sit on a bench set to 85-90 degrees. Start with dumbbells at shoulder height, palms facing forward. Press to lockout. Lower under control to ear level.

This hits the anterior deltoid primarily, with contribution from the lateral head and triceps. Use the heaviest weight you can press with clean form.

Lateral Raise - 4 sets of 12-15

Standing. Hold dumbbells at your sides with a slight elbow bend. Raise to shoulder height, leading with your pinky finger slightly higher than your thumb. Pause for 1 second at the top. Lower over 3 seconds.

This is the exercise that builds shoulder width. Use lighter weight than you think - 5-8 kg with strict form outperforms 12 kg with full body swing.

Rear Delt Fly (Bent Over) - 3 sets of 15

Hinge at your hips, torso nearly parallel to the floor. Let dumbbells hang directly below your shoulders. Raise them outward in a wide arc, squeezing your shoulder blades at the top. Lower with control.

The posterior deltoid is the most neglected shoulder head. Training it improves posture, balances the shoulder joint, and creates a complete round look from every angle.

Arnold Press - 3 sets of 10-12

Start with dumbbells at shoulder height, palms facing you. As you press upward, rotate your palms to face forward at the top. Reverse the rotation on the way down. This rotating press hits the front and side delts through a longer range of motion than a standard press.

Front Raise - 2 sets of 12

Standing. Raise one dumbbell at a time straight in front of you to shoulder height. Alternate arms. Use moderate weight - the front delts already get significant work from pressing movements.

Dumbbell Upright Row (Wide Grip) - 2 sets of 12

Hold dumbbells in front of your thighs. Pull upward, leading with your elbows, until your elbows reach shoulder height. Use a wide "grip" (hands wider than shoulders) to reduce shoulder impingement risk and shift emphasis from traps to lateral delts.

Note: If upright rows cause shoulder pain, skip them. Replace with an extra set of lateral raises. Some shoulder anatomies do not tolerate upright rows regardless of grip width.

Train shoulders 2x per week for optimal development. Reduce volume per session if training twice weekly (10-12 sets total per session rather than 15).

Dumbbell Weight Selection

Most Malaysian gym-goers use too heavy weight on shoulder isolation exercises. The lateral delt is a small muscle - it does not need 15 kg dumbbells. Use 5-8 kg for lateral raises. 4-6 kg for rear delt flyes. 8-12 kg for Arnold press. Only the overhead press warrants heavy loading (20-30+ kg depending on your strength level).

The shoulder joint is vulnerable. Training with controlled weight and strict form prevents impingement, rotator cuff strain, and the chronic shoulder pain that cuts so many lifting careers short. Your shoulders will grow from consistent moderate-weight work with proper form - not from swinging heavy dumbbells with momentum.
