Z-Press: The Overhead Press Variation

The Z-press is an overhead press performed while sitting on the floor with legs straight out in front. It removes leg drive and lower back compensation entirely, forcing your shoulders and core to do all the work.

Why the Z-Press is Special

Without a bench to lean against, you cannot cheat. Your core must stabilise your spine while your shoulders press the weight overhead. This makes it both a shoulder and core exercise simultaneously.

Benefits:

  • Exposes shoulder weakness - you cannot use leg drive or back arch
  • Builds core stability - your abs and obliques work hard to keep you upright
  • Improves overhead mobility - requires good thoracic extension
  • Transfers to standing press - when you go back to standing, your press feels stronger

Setup

  1. Sit on the floor with legs straight in front of you
  2. Set up in a squat rack with J-hooks at seated shoulder height
  3. Unrack the barbell at chest level
  4. Brace your core hard - you will feel your abs engaging immediately

Execution

  1. Press the bar straight overhead
  2. Keep your torso as upright as possible - do not lean back
  3. Lock out at the top
  4. Lower slowly back to your shoulders

Common Issues

  • Falling backward - your core is not strong enough yet or the weight is too heavy
  • Hamstring tightness - if you cannot sit with legs straight, sit on a thin plate or mat
  • Wrist pain - ensure the bar sits in the heel of your palms, not your fingers

Programming

Start light. Most people can Z-press about 60-70% of their standing overhead press.

  • For strength: 4 sets of 5-6 reps
  • For hypertrophy: 3 sets of 8-10 reps
  • As an accessory: 3 sets of 8-12 after your main pressing movement

You can also do Z-press with dumbbells or kettlebells if the barbell version is too challenging initially.
