Zercher Carry for Total Body Strength
Build total body strength with the zercher carry. Technique, benefits, and programming.
The Zercher carry - holding a barbell in the crook of your elbows and walking - is one of the most brutally effective exercises you are probably not doing. It builds core strength, upper back thickness, and mental toughness all at once.
How to Zercher Carry
Setup
- Set a barbell in a squat rack at belly button height
- Step up to the bar and place it in the crook of both elbows
- Clasp your hands together in front of your chest
- Brace hard and lift the bar off the hooks
- Step back and walk
Key Points
- Keep your torso as upright as possible
- Take short, controlled steps
- Breathe through pursed lips - full breaths are hard with heavy weight
- Walk for distance (20-40 metres) or time (30-60 seconds)
Why It Works
The Zercher position forces your upper back, core, biceps, and hip flexors to work simultaneously. There is no hiding from weakness - if your core is weak, you fold forward. If your upper back is weak, the bar slides down.
Benefits
- Core strength - anti-flexion demand is enormous
- Upper back development - your traps and rhomboids work hard to keep you upright
- Bicep and forearm strength - holding the bar in your elbows is tough
- Functional carryover - mimics carrying heavy objects in real life
Programming
- Heavy: 3-4 sets of 20m walks at 70-80% of your front squat
- Moderate: 3 sets of 40m walks at 50-60%
- As a finisher: 2 sets of max distance with moderate weight
Comfort Tips
The bar sitting in your elbow crease can be uncomfortable. Solutions:
- Wrap a towel around the bar
- Use a barbell pad
- Wear long sleeves
- Or just toughen up - you get used to it after a few sessions
In Malaysian gyms, Zercher carries work well because you only need a short walking distance. Even 15-20 metres of open floor space is enough for an effective set.
