Velocity Based Training: Using Bar Speed to Optimise Strength

Velocity based training (VBT) is revolutionising how serious lifters approach their programmes. What Is Velocity Based Training?
VBT measures how fast you move a barbell (or other implement) during an exercise. This bar speed, measured in metres per second, provides objective data about your strength, fatigue, and readiness on any given day.
The principle is straightforward: heavier weights move slower, and lighter weights move faster. By tracking velocity, you can precisely determine what percentage of your maximum you are working at, when you are too fatigued to continue productively, and whether you are getting stronger over time.
Velocity Zones
Different training goals correspond to different velocity ranges:
- Absolute strength (1-3RM): 0.15 to 0.35 m/s
- Strength-speed: 0.35 to 0.60 m/s
- Power: 0.60 to 0.80 m/s
- Speed-strength: 0.80 to 1.0 m/s
- Speed: Above 1.0 m/s
For example, if you want to train for maximum strength on the squat, you would load the bar until your velocity falls between 0.15 and 0.35 m/s.
Getting Started with VBT
Equipment Options
You need a device to measure bar velocity. Options available in Malaysia include:
- GymAware or PUSH Band: Professional-grade devices costing RM2,000 to RM5,000. Available through specialty fitness equipment suppliers.
- Vitruve or RepOne: Mid-range options at RM800 to RM1,500, offering good accuracy for most lifters.
- Phone-based apps: Apps like My Lift or Metric VBT use your phone's camera to estimate bar speed. Free or low-cost, but less accurate. A good starting point for beginners.
Setting Up Your Velocity Profile
Before using VBT for programming, you need to establish your personal velocity profile. This involves testing different loads on your main lifts and recording the corresponding velocities:
- Start with an empty bar and record the velocity
- Add weight in 10 to 20 percent increments
- Record the velocity at each load
- Continue until you reach your 1RM
- Plot the data to create your load-velocity profile
This profile is unique to you and each exercise. Your squat velocity profile will differ from your bench press profile.

Daily Readiness Assessment
Instead of guessing whether you should go heavy today, use velocity to decide. Warm up to a moderate load and check the bar speed. If it is faster than usual, you are primed for a strong session. If it is slower, back off the planned intensity. This is particularly useful in Malaysia where heat, humidity, and sleep quality vary significantly.
Autoregulating Loads
Programme your training around velocity targets rather than fixed weights. For example, instead of "Squat 100 kg for 5 sets of 3," programme "Squat for 5 sets of 3 at 0.45 to 0.55 m/s." The weight you use will naturally adjust based on your daily readiness.
Fatigue Management
Research shows that when bar velocity drops by 20 percent or more within a set, further reps provide diminishing returns and excessive fatigue. Use a velocity loss cutoff to end sets at the optimal point. For hypertrophy, a 20 to 30 percent velocity loss is acceptable. For strength and power, keep velocity loss under 10 to 15 percent.
Sample VBT Workout
Bench Press Day:
- Warm up to a velocity of 0.50 m/s (approximately 75 percent of 1RM for most lifters)
- Perform 4 sets of 4 reps at 0.45 to 0.55 m/s
- If velocity drops below 0.40 m/s on any rep, reduce the weight by 5 percent
- Finish with accessory work using traditional methods
Limitations of VBT
VBT is not perfect. Accuracy depends heavily on the quality of your measuring device and consistent exercise technique. It works best for barbell exercises with clear start and end points. Machine exercises, bodyweight movements, and exercises with variable resistance are harder to track accurately.
Additionally, VBT requires a financial investment in equipment and time to establish your velocity profiles. For many recreational lifters in Malaysia, RPE-based autoregulation provides similar benefits at no cost.

VBT is most valuable for competitive powerlifters and weightlifters who need precise load management, athletes preparing for competitions, coaches managing multiple athletes, and serious recreational lifters who enjoy data-driven training.
