Tricep Workout Complete Guide: Build Bigger Arms Fast

Complete tricep workout guide with exercises, sets, reps, and programming for bigger arms. Malaysian coach explains what actually grows triceps.

Your arms look small? Blame your triceps - or rather, blame your lack of tricep training. The triceps make up roughly two-thirds of your upper arm mass. Yet most guys at the gym spend 80% of their arm training time on bicep curls, then wonder why their arms still look like satay sticks.

I've coached hundreds of clients across KL, and this is one of the most common training blind spots. Let me walk you through the anatomy, the best exercises, and exactly how to programme your tricep training for maximum growth.

Tricep Anatomy: Three Heads, Three Functions

The triceps brachii has three heads - long head, lateral head, and medial head. Understanding this matters because different exercises emphasise different heads.

Long head: The largest of the three. It originates at the scapula (shoulder blade), which means it crosses both the shoulder and elbow joints. This is the head that creates arm thickness when viewed from the side. It's best targeted with overhead movements where your arm is above your head.

Lateral head: This creates the horseshoe shape on the outer portion of your arm. It's the most visible head when your arm is relaxed at your side. It responds well to pressing movements and pushdowns.

Medial head: Sits underneath the other two heads. You can't see it much, but it contributes to overall arm size and is active in virtually every tricep exercise. It handles most of the work at lighter loads.

The 8 Best Tricep Exercises (Ranked)

1. Close-Grip Bench Press

The king of tricep mass builders. Load it heavy, 4 sets of 6-8 reps. Grip should be shoulder-width - not hands touching, which just stresses your wrists. This hits all three heads with heavy loads, which is the primary driver of muscle growth.

2. Overhead Tricep Extension (Cable or Dumbbell)

The best exercise for the long head. Stand facing away from a cable machine, or hold a single dumbbell behind your head with both hands. 3 sets of 10-12 reps. The stretch position at the bottom is where the magic happens - research shows that muscles trained at long lengths grow faster.

3. Dips (Weighted if Possible)

Bodyweight dips are already solid. Add a dip belt with 10-20kg and they become incredible. Keep your torso more upright to emphasise triceps over chest. 3-4 sets of 8-12 reps. If you can't do bodyweight dips yet, use the assisted dip machine - every CHi Fitness and Celebrity Fitness outlet has one.

4. Cable Pushdowns (Straight Bar or Rope)

The classic. Use a straight bar for heavier loads, a rope for the squeeze at the bottom. 3 sets of 12-15 reps. Don't turn this into a full-body exercise - pin your elbows at your sides, stand tall, and only move your forearms.

5. Skull Crushers (EZ Bar or Dumbbells)

Lie on a flat bench, lower the bar to just behind your forehead (not to your forehead - despite the name). 3 sets of 10-12 reps. If your elbows hurt with a straight bar, switch to dumbbells or an EZ bar, which allows a more neutral grip angle.

6. JM Press

A hybrid between a close-grip bench and skull crusher. The bar path goes to your chin/upper chest area. It's unusual looking, but the tricep activation is phenomenal. 3 sets of 8-10 reps. This one takes practice to get the groove right.

7. Diamond Push-Ups

Free, effective, and you can do them anywhere - your condo gym, hotel room, or living room. Hands close together forming a diamond shape under your chest. 3 sets to failure. If bodyweight is too easy, elevate your feet on a bench.

8. Single-Arm Cable Kickbacks

I know, kickbacks get mocked. But done on a cable with constant tension, they actually produce excellent peak contraction in the lateral head. Use light weight (5-10kg), squeeze hard at the top, 3 sets of 15 reps each arm.

How Should You Structure Your Tricep Training?

Option A: Dedicated Arm Day

If you train arms on their own day, here's a solid tricep session:

Option B: Push Day Tricep Work

If you're running a push/pull/legs split, add tricep work after your pressing:

Total: 8 working sets. Combined with the tricep work from your bench press and overhead press, this gives you enough volume.

Option C: Upper/Lower Split

On upper body days, slot in 6-9 sets of direct tricep work after your compound pressing movements.

Weekly Tricep Volume: How Much Is Enough?

Research from Dr. Mike Israetel suggests:

  • Minimum effective volume: 6 sets per week
  • Maximum recoverable volume: 18 sets per week
  • Sweet spot for most people: 10-14 sets per week

If you're training triceps twice per week (which you should), that's 5-7 sets per session. Don't go overboard - your triceps already take a beating from bench press, overhead press, and any other pressing movement.

Common Tricep Training Mistakes

Ego Loading on Pushdowns

Every gym in Malaysia, without exception, has some guy loading up the entire cable stack on pushdowns and using his entire body to push the weight down. His elbows are flaring, his torso is leaning over the bar, and his triceps are doing maybe 40% of the work. Drop the weight, pin your elbows, and actually feel the muscle working.

Neglecting the Long Head

If all your tricep exercises are pushdowns and close-grip bench, you're undertraining the long head. You need at least one overhead movement per session - cable overhead extension, dumbbell overhead extension, or incline skull crushers.

Not Training Through Full Range of Motion

Partial reps on cable pushdowns are rampant. Start each rep with your forearms at least parallel to the floor (elbow at 90 degrees), then extend fully and squeeze at the bottom. Half reps give half results.

Ignoring Elbow Health

Tricep-heavy training can beat up your elbows over time. Warm up with light pushdowns (2 sets of 20 with minimal weight) before going heavy. If you get elbow pain, reduce skull crusher volume - that's usually the culprit - and focus on cables and pushdowns which are easier on the joint.

How Long Until You See Tricep Growth?

Assuming you're training properly, eating enough protein (1.6-2.2g per kg bodyweight), and sleeping 7+ hours:

  • 4 weeks: You'll feel stronger in your pressing movements. Visible changes are minimal.
  • 8 weeks: Noticeable improvement in arm shape, especially the lateral head. Sleeves start feeling tighter.
  • 12-16 weeks: Significant growth visible. Friends and colleagues start asking if you've been working out.
  • 6 months+: Your arms look genuinely different. The horseshoe shape starts showing.

What About Supplements?

Your triceps grow from protein, progressive overload, and recovery - not from any special supplement. That said, if you're training hard:

  • Creatine monohydrate (5g daily) can help add 1-2 extra reps on heavy sets, which contributes to growth over time. Get it from Lazada or Shopee for around RM50-70 for 60 servings.
  • Whey protein if you struggle to hit your daily protein target through food. Optimum Nutrition, MyProtein, or local brand Athlab all work.

Stop buying "arm blaster" supplements or "mass gainers" - they're overpriced and unnecessary.

Quick Tricep Workout for Busy Days

Short on time? This takes 15 minutes:

  1. Cable Pushdowns: 3 sets of 15, 45 seconds rest
  2. Overhead Cable Extension: 3 sets of 12, 45 seconds rest
  3. Diamond Push-Ups: 2 sets to failure, 60 seconds rest

The Real Secret to Bigger Triceps

Consistency beats everything. The guy doing 10 solid sets of tricep work every week for a year will have bigger arms than the guy doing one epic 25-set arm workout once a month. Show up, train the three heads, push for progressive overload, eat enough, and sleep. There's no hack. There's no shortcut. Just work.
