Rack Pull Deadlift Variation: Build a Stronger Lockout

Master the rack pull to strengthen your deadlift lockout and build upper back mass. Covers setup, pin height, programming, and common mistakes.

If your deadlift stalls at the knees - the bar comes off the floor fine but then grinds to a halt somewhere around mid-thigh - the rack pull is probably the most direct fix available. It isolates the top portion of the deadlift, lets you overload it with heavier weights than you can pull from the floor, and builds the upper back thickness that makes the lockout feel like nothing.

What Is a Rack Pull?

A rack pull is a partial deadlift performed from elevated safety pins or blocks inside a power rack. Instead of pulling from the floor, you pull from a higher starting position - typically somewhere between just below the knee and mid-thigh.

The reduced range of motion means you can handle heavier weights. Most lifters can rack pull 20-40 percent more than their full deadlift. This overload strengthens the specific muscles and positions involved in the deadlift lockout.

Who Benefits From Rack Pulls?

Deadlifters who stall at or above the knees. If your sticking point is at mid-shin (off the floor), rack pulls will not help much. But if the bar slows anywhere from the kneecap upward, rack pulls directly address that weakness.

Lifters who want a thicker upper back. Rack pulls load the traps, rhomboids, and erector spinae with weights heavier than any other back exercise allows. If you want traps that fill out a collared shirt, heavy rack pulls are hard to beat.

Athletes who need hip extension power. The top portion of the deadlift is pure hip extension against heavy resistance. Any sport that requires powerful hip drive - sprinting, jumping, tackling, throwing - benefits from this.

How to Set Up Rack Pulls

Pin Height Options

Just below the knee: The most common and most useful height. The bar starts about 5cm below your kneecap. This position requires you to drive through the full lockout range while still challenging your quads and back isometrically. Start here.

At the knee: The bar starts level with the bottom of your kneecap. Slightly shorter range of motion, slightly heavier loads possible. Good for pure lockout strength.

Mid-thigh: Very short range of motion. This is an overload position - you can use extremely heavy weights (120-140 percent of your deadlift max) to acclimate your body to holding heavy loads. Used more by competitive powerlifters than general lifters.

I recommend most people at Malaysian gyms start with the just-below-knee position. It provides the best balance of overload and range of motion.

Body Position

Set up exactly as you would for a regular deadlift at the same bar height. If you were pulling from the floor and paused when the bar reached below-knee height, that frozen position is your rack pull setup.

  • Feet hip width apart (or your normal deadlift stance)
  • Grip just outside your legs (double overhand, mixed, or hook grip)
  • Shoulders directly over or slightly in front of the bar
  • Back flat, chest up
  • Lats engaged - think of squeezing oranges in your armpits

The Pull

Take a breath, brace hard, and drive through the floor with your legs while simultaneously pulling the bar into your body. Think of pushing your hips forward to meet the bar rather than pulling the bar up.

At lockout, stand fully erect - hips fully extended, shoulders back, glutes squeezed. Hold for a full second before lowering.

Lower the bar back to the pins under control. Let it settle completely. Reset your position and breath before the next rep.

Programming Rack Pulls

For Deadlift Lockout Strength

  • Pin height: just below knee
  • 4-5 sets of 3-5 reps
  • Weight: 90-110% of your full deadlift max (yes, heavier than you pull from the floor)
  • Rest: 3-4 minutes between sets
  • Once per week, after your main deadlift work or on a separate day

For Upper Back Hypertrophy

  • Pin height: at or just below knee
  • 4 sets of 6-8 reps
  • Weight: 80-90% of full deadlift max
  • Rest: 2-3 minutes
  • Focus on squeezing traps and lats at the top for 2 seconds
  • Once per week

For Overload (Advanced Lifters Only)

  • Pin height: mid-thigh
  • 3 sets of 1-3 reps
  • Weight: 110-130% of full deadlift max
  • Rest: 4-5 minutes
  • Purpose: acclimate your nervous system and connective tissue to supramaximal loads
  • Every 2-3 weeks, not every session

Sample 8-Week Rack Pull Block

Weeks 1-2: 4x5 at 85% of deadlift max (below-knee height) Weeks 3-4: 4x4 at 92% Weeks 5-6: 5x3 at 100% Weeks 7-8: 4x2 at 107% Week 9: Test full deadlift - expect a 5-10kg improvement

Common Rack Pull Mistakes

Hitching the Bar

Hitching means resting the bar on your thighs and humping it up your legs. In competition powerlifting, this is a disqualification. In training, it means your back and hip extensors are not doing the work. If you cannot lock out without hitching, reduce the weight.

Hyperextending at Lockout

Leaning back at the top with your hips pushed forward and spine hyperextended. This looks dramatic but loads your lumbar spine dangerously. Lockout means standing straight - hips extended, spine neutral, shoulders stacked over hips.

Bouncing Off the Pins

Each rep should start from a dead stop. The bar should rest on the pins for a full second before the next pull. Bouncing uses elastic energy from the barbell, which inflates your numbers without actually making you stronger.

Using Straps Exclusively

Straps let you hold weights your grip cannot. While useful for heavy rack pulls targeting back development, relying on straps every session means your grip never gets stronger. Alternate: use straps for your heaviest sets and go strapless for the lighter ones.

Good lifting straps cost RM25-60 at Decathlon or on Shopee. Cotton or nylon straps are fine - you do not need fancy leather ones.

Wrong Pin Height

If the pins are too high, the range of motion is too short and the carryover to your deadlift is minimal. If the pins are too low, the movement becomes essentially a regular deadlift from blocks, which is a different exercise.

The sweet spot is just below the knee. Measure by standing in the rack and marking where your kneecap sits. Set the pins one or two holes below that.

Rack Pull vs Block Pull: Which Is Better?

Rack pulls use the safety pins of a power rack. The bar rests on metal pins. This creates a harder starting position because the bar is completely dead on rigid pins.

Block pulls elevate the weight plates on blocks or mats on the floor. The bar starts at the same height but the setup feels slightly different - the plates have a small amount of give on the blocks.

Functionally, they are very similar. Use whichever your gym setup allows. If your gym only has a basic rack with fixed safety heights, the pin spacing might not let you set the exact height you want - in that case, block pulls using stacked rubber mats give you more height options.

Many gyms in Malaysia have standard power racks with pin holes every 5cm. This is usually sufficient, but check your gym's rack before building your programme around a specific height.

Does Your Gym Have the Equipment?

You need a power rack with safety pins that can be set at the appropriate height. Most Anytime Fitness, Celebrity Fitness, and independent gyms in KL and major cities have suitable racks.

If your gym only has a Smith machine, Smith machine rack pulls are a poor substitute because the fixed bar path does not allow natural pulling mechanics. The bar in a deadlift travels slightly backward and toward your body, which the Smith machine prevents.

If your gym has no power rack at all - which is unfortunately common in some smaller Malaysian gyms and condo gyms - you can create a similar setup by stacking weight plates or thick rubber mats on the floor and placing the barbell on top. Not ideal, but workable.

The Takeaway

Rack pulls build what heavy deadlifts demand - a strong lockout, a thick upper back, and the ability to handle heavy loads. They are not a replacement for pulling from the floor, but they are an excellent supplement to it.

Set the pins below your knees, load the bar heavy, pull hard, and lock out clean. Do this consistently for 8 weeks and your deadlift lockout will go from a grind to a snap.
