Push Pull Legs Split Guide: The Complete Training Framework

The push pull legs split is one of the most versatile and effective training frameworks available. It organises exercises by movement pattern rather than individual muscles, which creates a logical structure that allows for high training frequency and balanced development. Many serious lifters across Malaysia eventually adopt this split because it scales well from intermediate to advanced levels.

How the Split Works

Each training day focuses on one of three movement categories:

  • Push Day: All pressing movements - bench press, overhead press, incline press, lateral raises, tricep work
  • Pull Day: All pulling movements - deadlifts, rows, pull-ups, face pulls, bicep curls
  • Leg Day: All lower body movements - squats, leg press, lunges, leg curls, calf raises

Run this as a six-day cycle with one rest day, or as a three-day cycle for those with less availability. The six-day version hits each muscle group twice per week, which research suggests is optimal for hypertrophy.

Designing Your Push Day

Start with a heavy compound press. Flat barbell bench press or overhead press works well. Follow with a secondary compound movement like incline dumbbell press. Add two to three isolation exercises targeting chest, side delts, and triceps. Total working sets should be 16 to 20 for the session.

A practical push day might look like this: bench press 4x6, incline dumbbell press 3x10, cable flyes 3x12, lateral raises 4x15, and overhead tricep extensions 3x12.

Designing Your Pull Day

Begin with a heavy pull - either conventional deadlifts or barbell rows. Follow with a vertical pull like weighted pull-ups or lat pulldowns. Add horizontal rowing variations and finish with rear delt and bicep work. Keep total working sets between 16 and 20.

Designing Your Leg Day

Squats or leg press should lead the session. Follow with a hip hinge movement like Romanian deadlifts. Include single-leg work such as Bulgarian split squats, then leg curls and calf raises. Legs tolerate and often require slightly more volume, so 18 to 22 working sets is reasonable.

Progressive Overload Strategy

Use double progression for most exercises. Select a rep range, such as 8 to 12 reps. Once you can complete the upper end of the range for all prescribed sets, increase the weight by the smallest increment available and work back up. This approach provides consistent progress without excessive complexity.

Advantages Over Other Splits

The push pull legs split allows each muscle group adequate recovery between sessions. After training chest and triceps on push day, they rest for at least 48 hours before the next push session. This balance of frequency and recovery is difficult to achieve with traditional body-part splits where you train chest only once per week.

Adapting for Malaysian Gym Conditions

Many gyms in Malaysia, especially commercial chains, can be crowded during peak hours between 6pm and 9pm. Have substitute exercises ready for when equipment is occupied. If the squat rack is taken, leg press works. If the bench is occupied, dumbbell pressing is an effective alternative. Flexibility in exercise selection makes this split practical in busy training environments.

Who Should Use This Split

The push pull legs split suits intermediate lifters with at least six months of training experience who can commit to four to six sessions per week. If you are training fewer than four days per week, an upper-lower split or full-body programme may serve you better.
