Hack Squat Foot Placement Guide
How foot placement on the hack squat changes which muscles work hardest. A technique guide.
The hack squat machine is one of the most versatile leg exercises - and your foot placement dramatically changes which muscles are emphasised. Moving your feet just a few inches changes the entire exercise.
Foot Positions and Their Effects
Low and Narrow (Quad Focused)
- Feet low on the platform, hip-width apart
- Quads work hardest, especially the vastus medialis (inner quad)
- Deeper knee flexion = more quad stretch
- Requires good knee health - higher knee stress at the bottom
High and Wide (Glute and Hamstring Focused)
- Feet high on the platform, wider than shoulder-width
- Shifts emphasis to glutes and hamstrings
- Less knee stress - good for those with knee discomfort
- Similar muscle emphasis to a leg press with high foot placement
Standard (Balanced)
- Feet at mid-platform, shoulder-width apart
- Balanced between quads and glutes
- The default position for general leg development
- Most natural movement pattern
Single Leg
- One foot centered on the platform
- Addresses imbalances between legs
- Significantly harder - use 40-50% of bilateral weight
Technique Tips
- Keep your back flat against the pad throughout the movement
- Do not lock out knees at the top - maintain slight bend
- Control the descent - 2-3 seconds down minimum
- Breathe: Inhale on the way down, exhale on the way up
- Full range of motion where possible - deeper is better for muscle development
Programming by Goal
Quad focus: Low feet, 3-4 sets of 8-12 reps Glute focus: High feet, 3-4 sets of 10-15 reps General development: Standard position, 3 sets of 10-12
