Cable Woodchop for Core Rotation

Coach Ahmad Razak

Build rotational core strength with cable woodchops. Essential for sports performance and daily function.

The cable woodchop is the best exercise for building rotational core strength - a movement pattern that most gym programmes neglect. Your core does not just flex (crunches) and stabilise (planks); it also rotates. And if you play any sport - badminton, golf, tennis, futsal - rotational strength directly improves performance.

High-to-Low Woodchop

  1. Set a cable machine to the highest position
  2. Stand sideways to the machine, feet shoulder-width apart
  3. Grab the handle with both hands, arms extended
  4. Rotate your torso, pulling the cable diagonally from high to low
  5. Your hips should rotate naturally with the movement
  6. Control the return - do not let the cable yank you back

Programming: 3 sets of 10-12 per side

Low-to-High Woodchop

Same movement but reversed - cable at the lowest position, pulling from low to high. This variation targets the obliques from a different angle and mimics sporting movements like golf swings and uppercuts.

Programming: 3 sets of 10-12 per side

Horizontal Woodchop (Pallof Press Variation)

Cable at chest height, rotate horizontally. This is the most sports-specific variation for most rotational athletes.

Programming: 3 sets of 10-12 per side

Common Mistakes

  • Using too much weight - this becomes an arm exercise, not a core exercise
  • Keeping hips locked - allow natural hip rotation
  • Moving arms instead of torso - the power comes from your core rotating, not your arms pulling
  • Going too fast - control the entire movement, especially the return

Who Needs Woodchops

  • Golfers (rotational power for drives)
  • Badminton players (smash power)
  • Futsal players (shooting and passing power)
  • Anyone who wants functional core strength beyond just a six-pack
  • Desk workers (rotational movement counteracts sitting stiffness)

For Malaysian athletes playing rotational sports, woodchops should be a staple in your programme - not an afterthought.
