Single-Leg Training Benefits: Why Unilateral Work Wins

Every bilateral exercise hides a secret. When you squat 100kg, you are not putting 50kg on each leg. Your dominant leg is probably handling 55-60kg while your weaker leg contributes 40-45kg. This imbalance is invisible during two-legged movements. But it shows up as knee pain, hip shifts, and eventually injury.

Single-leg training exposes and fixes these imbalances. It also builds stability, improves athletic performance, and hits muscles that bilateral movements miss. After coaching clients in Malaysian gyms for over a decade, I can say that adding unilateral leg work to any programme produces noticeable improvements within weeks.

Why Bilateral Training Is Not Enough

Your body is smart. During a squat or leg press, it automatically shifts load to the stronger leg. You do not feel it happening because the movement looks symmetrical from the outside. But the internal force distribution is uneven.

Over hundreds of sessions, this uneven loading compounds. The strong leg gets stronger. The weak leg stays weak. The strength gap widens. Eventually, the weak leg cannot keep up, and something gives - usually a knee, hip, or lower back issue.

A 2018 study in the Journal of Strength and Conditioning Research found that bilateral leg strength testing overestimated the weaker leg's capacity by an average of 12 percent. That means your weaker leg is even weaker than bilateral testing suggests.

Single-leg exercises force each leg to handle its own load. There is nowhere to hide. The weak leg must do the work or the rep does not happen.

The Benefits of Single-Leg Training

1. Identifying and Fixing Strength Imbalances

The simplest test: do a set of 10 Bulgarian split squats per leg with the same weight. If your right leg handles it comfortably but your left leg shakes, struggles, or fails at rep 7, you have a meaningful imbalance.

Training the weak leg with the same volume and intensity as the strong leg gradually closes this gap. Most of my clients see significant balance improvement within 6-8 weeks of dedicated unilateral work.

2. Improved Balance and Stability

Standing on one leg activates stabiliser muscles in your foot, ankle, knee, and hip that are barely challenged during bilateral movements. Your glute medius, in particular, fires much harder during single-leg work because it must prevent your pelvis from dropping to the unsupported side.

Improved stability on one leg translates directly to better performance in sports - badminton lunges, futsal cuts, running stride stability - and daily life activities like climbing stairs, stepping off curbs, and recovering from stumbles.

3. Reduced Spinal Load

A heavy back squat with 120kg puts 120kg of compressive force on your spine. A Bulgarian split squat with two 24kg dumbbells puts about 48kg of load through your legs with significantly less spinal compression.

For lifters with lower back issues, disc problems, or spinal stenosis, single-leg exercises allow heavy lower body training without the spinal loading that barbells demand.

4. Greater Muscle Activation

Research shows that single-leg exercises produce higher EMG activity in the working muscles compared to the same muscle during bilateral movements at equivalent relative intensity. The stabilisation demand recruits more motor units across the entire lower body.

5. Real-World Strength Transfer

Most real-world movements are unilateral. Walking, running, climbing stairs, kicking a ball, stepping over obstacles. Training on one leg builds strength that transfers directly to these activities.

The Best Single-Leg Exercises

Bulgarian Split Squat

Rear foot elevated on a bench, front foot 60-75cm in front. Lower until your rear knee nearly touches the floor. Drive through your front heel to stand.

This is the most effective single-leg exercise available. It trains quads, glutes, and hip stability simultaneously.

Programming: 3-4 sets of 8-10 per leg. Start with bodyweight, then add dumbbells (12-20kg per hand for most intermediate lifters).

Single-Leg Romanian Deadlift

Stand on one leg, hold a dumbbell in the opposite hand. Hinge at the hip, lowering the dumbbell toward the floor while your back leg extends behind you. Return by driving your hips forward.

Trains hamstrings, glutes, and balance. Most people fall over on their first attempt - that is normal. Start with just bodyweight until balance improves.

Programming: 3 sets of 8-10 per leg. Use 8-16kg per hand for intermediate lifters.

Step-Up

Place one foot on a bench or box (40-50cm height). Drive through that foot to stand on top of the box. Step down under control with the same leg.

The key: do not push off with the bottom foot. All the work should come from the leg on the box. This is harder than it sounds when done strictly.

Programming: 3 sets of 10 per leg. Add dumbbells (10-16kg per hand) when bodyweight becomes easy.

Pistol Squat (Advanced)

Single-leg squat all the way down to the floor with the non-working leg extended in front of you. Requires significant strength, mobility, and balance.

Most people cannot do a full pistol squat initially. Progressions include:

  1. Box pistol (sit down to a bench and stand up on one leg)
  2. TRX or band-assisted pistol (hold a support for balance)
  3. Partial range pistol to a higher surface
  4. Full depth pistol squat

Programming: 3 sets of 3-5 per leg. This is an advanced skill exercise, not a hypertrophy tool.

Single-Leg Leg Press

Use the leg press machine with one leg at a time. Place your foot in the centre of the platform. Press through the full range of motion. This removes the balance component and lets you focus purely on loading one leg.

Programming: 3-4 sets of 10-12 per leg. Good for building single-leg strength without the stability demands of free weight exercises.

Lateral Lunge

Step wide to one side, pushing your hip back and bending the stepping leg while keeping the other leg straight. Push off the stepping foot to return to centre.

Trains the adductors and abductors - muscles largely missed by forward-backward movements. Essential for sports that involve lateral movement (badminton, futsal, tennis).

Programming: 3 sets of 8-10 per side.

How to Programme Single-Leg Work

Option 1: As Accessories After Bilateral Compounds

Squat heavy, then add single-leg work:

  1. Back squat: 4 x 5
  2. Bulgarian split squat: 3 x 10 per leg
  3. Single-leg RDL: 3 x 8 per leg
  4. Walking lunges: 2 x 12 per leg

Option 2: Replace One Bilateral Session

If you train legs twice per week, make one session bilateral-dominant and the other unilateral-dominant:

Day 1 - Bilateral Focus

  • Back squat: 4 x 6
  • RDL: 3 x 10
  • Leg press: 3 x 12
  • Leg curl: 3 x 12

Day 2 - Unilateral Focus

  • Bulgarian split squat: 4 x 8 per leg
  • Single-leg RDL: 3 x 10 per leg
  • Step-ups: 3 x 10 per leg
  • Single-leg leg curl: 3 x 12 per leg

Option 3: Alternating Emphasis

Week 1: Bilateral primary (squats) + unilateral accessory (split squats) Week 2: Unilateral primary (Bulgarian split squat) + bilateral accessory (leg press)

This rotation ensures both movement patterns get attention over time.

Addressing the Weak Leg

When you identify a strength imbalance:

  1. Always start with the weak leg. Do the weaker side first when you are fresh.
  2. Match the weight to the weak leg. Use whatever weight the weak leg can handle for the target reps. The strong leg gets the same weight - even if it is easy. The strong leg will not lose strength from a few weeks of submaximal work.
  3. Add an extra set for the weak leg. If the programme calls for 3 sets per leg, do 4 on the weak side.
  4. Re-test monthly. Perform the same unilateral exercise at the same weight and compare reps between legs. A difference of 1-2 reps is normal. More than 3 reps indicates a meaningful imbalance that needs continued attention.

Most imbalances resolve within 8-12 weeks of dedicated unilateral training. Some are structural (genuine leg length differences, previous injuries) and may never fully equalise - the goal in those cases is to manage the imbalance, not eliminate it.

Start Training One Leg at a Time

Add 2-3 single-leg exercises to your weekly programme. Track your performance on each leg separately. Fix the imbalances while they are small. Your knees, hips, and lower back will thank you - and your bilateral lifts will improve as your weak link gets stronger.
