Home Workout with Resistance Bands: Full-Body Training Guide

A complete home workout using only resistance bands. Exercises for every muscle group with sets, reps, and progression for Malaysian home trainers.

Resistance bands are the most versatile and affordable home training tool you can buy. For RM30-80, a set of bands replaces thousands of ringgit in dumbbells and machines. They fit in a drawer, travel in your luggage, and provide resistance that challenges every muscle group.

Whether your condo gym has nothing useful, you travel for work, or you simply prefer training at home, resistance bands deliver a legitimate workout.

What to Buy

Loop bands (mini bands): Small circular bands used for glute activation, hip abduction, and warm-ups. Available in sets of 3-5 resistances. RM15-30 per set.

Long loop bands (pull-up assist bands): Large circular bands, 1-2 metres circumference. Used for pull-up assistance, banded squats, rows, and chest press. RM20-50 each.

Tube bands with handles: Rubber tubes with clips and interchangeable handles. Most versatile for upper body work. RM30-80 per set.

Where to buy: Decathlon (best for trying in-store), Shopee, Lazada, Mr DIY (basic options).

Recommended starter kit: One set of mini bands (3 resistances) plus one set of long loop bands (light, medium, heavy). Total: RM50-100.

The Full-Body Band Workout

Upper Body

Band chest press - Anchor the band behind you (around a pillar or doorframe at chest height). Press forward with both hands. 3 sets of 12-15.

Band row - Stand on the band, hinged forward at the hips. Row both handles to your waist. 3 sets of 12-15.

Band overhead press - Stand on the band. Press handles overhead. 3 sets of 10-12.

Band bicep curl - Stand on the band. Curl handles up. 3 sets of 12-15.

Band tricep pushdown - Anchor band high (over a door). Push handles downward, extending elbows. 3 sets of 12-15.

Band pull-apart - Hold a band at arm's length in front of you. Pull apart until the band touches your chest. 3 sets of 15-20.

Lower Body

Banded squat - Stand on the band, loop it over your shoulders or hold handles at shoulders. Squat to parallel. 3 sets of 12-15.

Banded Romanian deadlift - Stand on the band, hinge at hips with flat back. 3 sets of 12.

Banded lateral walk - Mini band around ankles or just above knees. Walk sideways 10 steps each direction. 3 sets.

Banded glute bridge - Mini band above knees. Bridge up, pushing knees outward against band resistance. 3 sets of 15.

Banded leg curl - Anchor one end of a band low. Loop the other around your ankle. Standing, curl your heel toward your glute. 3 sets of 12 per leg.

Core

Banded Pallof press - Anchor band at chest height. Hold with both hands, press straight forward. Resist the rotational pull. 3 sets of 10 per side.

Banded dead bug - Band anchored behind you, pulling your arms. Perform dead bugs while resisting the band's pull. 3 sets of 8 per side.

Programming

Train 3-4 days per week. Split into upper/lower or full body sessions.

Progression with bands: Unlike weights where you add 2.5 kg, band progression works through:

  1. Increase reps (12 → 15 → 20)
  2. Slow tempo (4 seconds eccentric)
  3. Add pauses (2-second hold at peak contraction)
  4. Use a thicker band
  5. Double up bands (use two at once)
  6. Reduce rest periods

Bands vs Free Weights

Bands are not a perfect substitute for barbells and dumbbells. They provide ascending resistance (hardest at full stretch, easiest at the bottom) which is the opposite of most barbell exercises. They also cannot provide the same absolute load as heavy barbell training.

But for muscle maintenance, conditioning, travel training, rehabilitation, and warm-up work, bands are genuinely excellent. Many advanced lifters use bands alongside their regular training - not as a replacement, but as a supplement for activation, prehab, and extra volume.

The Malaysian Home Training Advantage

Malaysian homes and condos typically have pillars, door handles, and railing that serve as anchor points for bands. The indoor space does not need to be large - 2×2 metres is sufficient for most band exercises. And unlike a set of dumbbells, bands can be stored in a single drawer when not in use.

For Malaysians who travel frequently for work - hopping between KL, Penang, JB, and Singapore - a set of bands in your carry-on ensures you never miss a workout regardless of hotel gym quality (which in Malaysia ranges from excellent to nonexistent).
