Copper Deficiency and Exercise: An Overlooked Mineral

Everyone talks about iron, zinc, and magnesium for training. Nobody talks about copper. This trace mineral plays critical roles in connective tissue formation, energy production, and iron metabolism - all directly relevant to people who train hard. And while severe copper deficiency is rare, suboptimal levels are more common than you might think.
What Does Copper Do in Your Body?
Connective Tissue Formation
Copper is essential for lysyl oxidase, the enzyme that cross-links collagen and elastin fibres. Without adequate copper, your tendons, ligaments, and blood vessels cannot form properly. The cross-links are what give connective tissue its tensile strength - the ability to resist pulling forces.
For lifters, this matters enormously. Every heavy squat, deadlift, and press loads your tendons and ligaments. If copper is insufficient, the repair and strengthening of these tissues is compromised.
Energy Production
Copper is a cofactor in cytochrome c oxidase, the final enzyme in the mitochondrial electron transport chain. This is where most of your ATP (cellular energy) is produced. Suboptimal copper levels can impair mitochondrial function, reducing your capacity for both aerobic and anaerobic work.
Symptoms of impaired energy production: unusual fatigue during training, poor recovery between sets, and reduced endurance - all of which are commonly attributed to "overtraining" or poor sleep when the actual issue might be micronutrient status.
Iron Metabolism
Copper is required for ceruloplasmin, the protein that converts iron from its stored form (ferritin) to its transportable form. Without adequate copper, you can have plenty of stored iron but be unable to use it effectively. This presents as iron-deficiency anaemia symptoms - fatigue, weakness, poor exercise tolerance - despite normal iron stores on blood tests.
This is particularly relevant in Malaysia, where iron deficiency is already common, especially among women. If iron supplementation does not resolve your anaemia symptoms, copper status should be investigated.
Antioxidant Defence
Copper is a component of superoxide dismutase (SOD), one of your body's primary antioxidant enzymes. Intense exercise produces significant reactive oxygen species (ROS). How Much Copper Do You Need?
The recommended daily intake for adults is 900 micrograms (0.9mg). The upper tolerable limit is 10mg per day. Most people get 1-1.5mg from a normal diet, which should be adequate.
However, certain factors can reduce copper absorption or increase requirements:
- High zinc supplementation. Zinc and copper compete for absorption. If you take 30mg+ of zinc daily (common among fitness enthusiasts taking ZMA or standalone zinc), you may be depleting your copper stores. This is one of the most common causes of induced copper deficiency in gym populations.
- High vitamin C intake. Very high doses of vitamin C (over 1,500mg daily) can reduce copper absorption.
- High iron supplementation. Iron and copper also compete for absorption.
- High-phytate diets. Phytates in whole grains and legumes reduce copper absorption, though this is typically more of a concern for vegetarians.

Cashew nuts, widely available at Indian grocery stores and supermarkets across Malaysia, are another excellent source. A 30g handful provides about 0.7mg of copper - nearly your entire daily requirement.
Seafood lovers benefit too. Crab, prawns, and shellfish - staples of Malaysian coastal cuisine - provide meaningful amounts of copper.
Signs of Suboptimal Copper Status
Severe copper deficiency is rare in well-fed populations. But suboptimal levels can produce subtle symptoms that are easily blamed on other factors:
- Persistent tendon or joint issues that do not respond to normal rest and rehabilitation
- Unusual fatigue despite adequate sleep and calorie intake
- Anaemia symptoms (fatigue, weakness, pale complexion) that do not respond to iron supplementation
- Frequent illness - copper supports immune function
- Slow wound healing - related to impaired collagen synthesis
- Premature greying of hair - copper is involved in melanin production

Should You Supplement Copper?
For most Malaysians eating a varied diet that includes meat, seafood, nuts, and vegetables - no. Dietary copper from whole foods is sufficient and well-regulated by your body.
Consider supplementation if:
- You take 30mg+ of zinc daily and do not consume copper-rich foods regularly
- Blood tests confirm low serum copper
- You follow a very restrictive diet that excludes most copper-rich foods
Copper supplementation doses:
- 1-2mg per day is sufficient for most people
- Many multivitamins contain 1-2mg of copper
- Standalone copper supplements are available but rarely necessary
- ZMA supplements do NOT contain copper - if you take ZMA, ensure dietary copper intake is adequate
The zinc-copper ratio matters. Ideally, your zinc-to-copper intake ratio should be between 8:1 and 15:1. If you supplement 30mg of zinc, aim for at least 2mg of copper.
