Collagen Supplements for Joint Health: What Lifters Need

Do collagen supplements help joint pain from lifting? Review of evidence on collagen peptides for joint health, dosing, and best products in Malaysia.

Your skin might not care about collagen supplements, but your joints might. While the beauty industry pushes collagen for younger-looking skin (with questionable evidence), the research on collagen for joint health - specifically for people who lift heavy things regularly - is actually more compelling.

If you squat, deadlift, bench press, or do any repetitive high-load training, your joints take a beating. Collagen supplements might help. Here is what the evidence says.

What Collagen Does in Your Joints

Collagen is the most abundant protein in your body, making up about 30% of total protein. Type II collagen is the primary structural protein in cartilage - the smooth, slippery tissue that cushions your joints and allows bones to glide against each other without friction.

Tendons and ligaments are primarily made of Type I collagen. These are the structures that connect muscle to bone (tendons) and bone to bone (ligaments). Every time you squat 100kg, your patellar tendon, quadriceps tendon, and knee ligaments handle enormous forces.

As you age, collagen production declines - roughly 1% per year after age 25. Heavy training accelerates collagen turnover. The question is whether supplementing with collagen peptides helps your body maintain and repair these structures.

What the Research Shows

Collagen for Joint Pain

A 2008 study published in Current Medical Research and Opinion found that athletes supplementing with 10g of collagen hydrolysate daily for 24 weeks experienced significantly less joint pain compared to placebo. The athletes in the study were functional and training through their pain - not injured or immobile.

A 2017 study by Clark et al. found that 5g of collagen peptides daily for 12 weeks reduced activity-related knee joint pain in young, physically active adults.

A 2021 systematic review of 15 studies concluded that collagen supplementation (5-15g daily) produced moderate reductions in joint pain and improvements in joint function in active individuals.

Collagen for Tendon Health

Keith Baar's research at UC Davis demonstrated that collagen peptide supplementation (15g) combined with vitamin C (50mg) taken 30-60 minutes before training increased collagen synthesis rates in tendons and ligaments. This is significant for people recovering from tendon injuries or trying to prevent them.

The protocol: 15g collagen peptides + 50mg vitamin C, consumed 30-60 minutes before targeted tendon loading exercises (like isometric holds, slow eccentrics, or specific rehab movements).

Collagen for Cartilage

Undenatured type II collagen (UC-II) at just 40mg per day has shown benefits for joint comfort and mobility. A 2013 study found that UC-II was more effective than glucosamine plus chondroitin - the traditional joint supplement combination - for reducing joint pain in people with knee osteoarthritis.

Types of Collagen Supplements

Collagen Hydrolysate (Collagen Peptides)

The most common and well-studied form. Collagen is broken down into small peptides that are easily absorbed. These peptides are thought to stimulate your body's own collagen-producing cells (fibroblasts in tendons, chondrocytes in cartilage).

Dose: 10-15g daily Available in Malaysia: Widely available. Brands include Vital Proteins, Great Lakes, MyProtein, and various local brands at Guardian and Watsons. RM60-150 for a 30-day supply.

Undenatured Type II Collagen (UC-II)

A different mechanism - UC-II works through the immune system (oral tolerance) rather than providing building blocks. It teaches your immune system not to attack your own cartilage, reducing inflammation in joints.

Dose: 40mg daily (much smaller dose than hydrolysed collagen) Available in Malaysia: Less common. Usually found in joint-specific supplements. NOW Foods and Jarrow Formulas carry UC-II products, available on iHerb or Lazada. RM80-120 for 60-90 capsules.

Bone Broth

Traditional bone broth contains collagen, but the amount is variable and difficult to quantify. A bowl of Malaysian sup tulang (bone soup) provides some collagen, but the exact amount depends on cooking time, bones used, and preparation method.

If you regularly eat sup tulang, chicken feet soup (sup kaki ayam), or pork knuckle soup (for non-Muslim readers), you are getting dietary collagen. Whether it is enough to produce the benefits seen in studies using standardised supplements is unclear.

How to Take Collagen for Joint Health

For General Joint Maintenance (Lifters Without Pain)

  • Product: Collagen hydrolysate/peptides
  • Dose: 10g daily
  • Timing: Any time - with breakfast, in your coffee, mixed into a smoothie
  • Duration: Ongoing. Benefits are seen after 8-12 weeks and maintained with continued use
  • Pair with: 50-100mg vitamin C (eat an orange, or take a supplement)

For Joint Pain During Training

  • Product: Collagen peptides (10-15g) OR UC-II (40mg) - try one at a time
  • Timing for peptides: 30-60 minutes before training (based on Baar's research)
  • Timing for UC-II: Before bed on an empty stomach
  • Duration: Minimum 12 weeks to assess benefit
  • Pair peptides with: 50mg vitamin C

For Tendon Rehab

  • Product: Collagen peptides
  • Dose: 15g
  • Timing: 30-60 minutes before rehab exercises
  • Protocol: Take collagen, wait 30-60 minutes, then perform 5-10 minutes of specific tendon loading exercises (isometric holds, slow eccentric movements targeting the affected tendon)
  • Duration: 3-6 months for tendon rehab
  • Pair with: 50mg vitamin C

Does It Actually Work? My Experience

I have recommended collagen supplementation to about 30 clients over the past three years. Here is what I have observed:

  • About 60% report noticeable improvement in joint comfort after 8-12 weeks
  • Clients with mild to moderate knee pain during squatting report the most benefit
  • Those with significant structural damage (torn cartilage, bone-on-bone) see less improvement - collagen is not going to regrow cartilage in a severely damaged joint
  • Older clients (40+) tend to respond better than younger clients, possibly because their baseline collagen production is lower

This is anecdotal, not scientific. But it aligns with the published research showing modest but meaningful benefits in active populations.

What Collagen Will Not Do

  • Fix a torn ACL or meniscus - you need surgery and physiotherapy for structural damage
  • Replace proper training programming - joint pain from overtraining or bad technique needs programme adjustments, not supplements
  • Work overnight - expect 8-12 weeks minimum before noticing changes
  • Replace a healthy diet - collagen is an amino acid supplement, not a magic pill. Your joints also need adequate omega-3 fats, vitamin C, zinc, and overall protein

Mid-range: Vital Proteins or Great Lakes - RM120-180 for 567g on iHerb or Lazada.
