Being vegetarian in Malaysia is easier than most countries. We have an incredible variety of plant-based foods, influenced by Indian, Chinese, and Malay cuisines. But if you are lifting weights and trying to build muscle on a vegetarian diet, you face a real challenge: getting enough protein without drowning in carbs and fat.
I have helped dozens of vegetarian clients across KL and Selangor hit their physique goals. It requires more planning than an omnivorous diet, but it is absolutely doable. Here is how to meal prep for a week of high-protein vegetarian eating on a Malaysian budget.
The Protein Problem (And How to Solve It)
Most vegetarian protein sources come packaged with significant carbs or fat. Lentils, beans, tofu - they all contain protein, but nothing like the protein density of chicken breast.
Here is the reality:

To get 150g of protein from chicken, you need about 500g of chicken breast. To get 150g from tofu alone, you would need nearly 900g. That is a lot of tofu.
The solution: combine multiple protein sources throughout the day and use strategic supplementation.
Your Weekly Protein Arsenal
Stock these items every Sunday. Most are available at any Tesco, Aeon, or your neighbourhood pasar:
Staple Proteins
- Firm tofu - RM2-3 per block (about 300g). Buy 6-8 blocks per week.
- Tempeh - RM2-3 per packet. Buy 5-6 packets. Malaysian tempeh is some of the best in the world.
- Eggs - RM10-13 for 30 eggs. Aim for 3-4 eggs daily if lacto-ovo vegetarian.
- Paneer - RM8-12 per 200g block from Indian grocery shops. Higher fat but excellent protein density.
- Greek yogurt - RM8-12 per 500g tub. Farm Fresh and Marigold both make decent options.
Legumes and Pulses
- Red lentils (dal) - RM5-8 per 500g bag. Cooks fast, versatile.
- Chickpeas - RM3-5 per 400g tin, or buy dried for cheaper. Good for curries and salads.
- Black beans - RM4-6 per tin.
- Edamame - RM6-8 per frozen bag. Excellent protein-to-calorie ratio.
Supplemental Protein
- Whey protein (lacto-vegetarian) - RM100-160 for 2lb tub. ON Gold Standard or MyProtein are popular in Malaysia.
- Plant protein powder (vegan) - RM120-180 for 1kg. Pea protein isolate works well. Available on Shopee or iHerb.
Sunday Meal Prep Plan
Block out 2-3 hours on Sunday. Here is what to prepare:
Batch 1: Marinated Baked Tofu
Ingredients:
- 4 blocks firm tofu, pressed and cubed
- 3 tablespoons soy sauce (kicap)
- 1 tablespoon sesame oil
- 1 teaspoon garlic powder
- 1 teaspoon ground turmeric
- 1 tablespoon cornstarch
Method:
- Press tofu for 20 minutes between paper towels with a heavy pan on top
- Cube into 2cm pieces
- Toss with marinade ingredients
- Spread on lined baking trays
- Bake at 200°C for 25-30 minutes, flipping halfway
- Store in airtight containers - lasts 5 days refrigerated
Per serving (200g): 34g protein, 4g carbs, 18g fat, 310 cal
Batch 2: Spiced Tempeh Crumble
Ingredients:
- 4 packets tempeh, crumbled by hand or grated
- 2 tablespoons coconut oil
- 3 cloves garlic, minced
- 2 tablespoons sambal oelek
- 2 tablespoons kicap manis
- 1 teaspoon cumin powder
Method:
- Heat oil in a large wok
- Add garlic and cook until fragrant
- Add crumbled tempeh
- Stir fry for 8-10 minutes until golden
- Add sambal and kicap manis
- Cook until dry and crispy
- Divide into 5 containers
Per serving (150g): 28g protein, 14g carbs, 17g fat, 310 cal
Use this as a topping for rice bowls, in wraps, or mixed with vegetables. It tastes incredible and provides serious protein.
Batch 3: Lentil Dal
Ingredients:
- 500g red lentils, rinsed
- 1 tin coconut milk (400ml)
- 2 tomatoes, diced
- 1 onion, diced
- 3 cloves garlic
- 1 tablespoon curry powder
- 1 teaspoon turmeric
- Salt to taste
Method:
- Sauté onion and garlic until soft
- Add spices and tomatoes, cook for 2 minutes
- Add lentils and 1 litre of water
- Simmer for 20-25 minutes until lentils are soft
- Stir in coconut milk
- Season with salt
- Divide into 5 portions
Per serving (300g): 18g protein, 40g carbs, 8g fat, 290 cal
Batch 4: Hard-Boiled Eggs
Boil 15-20 eggs. Keep them in the shell until needed - they last a week refrigerated. Peel and eat 3-4 per day as snacks or additions to meals.
Per 2 eggs: 12g protein, 1g carbs, 10g fat, 140 cal
Batch 5: Rice
Cook a large pot of brown or white rice. Portion into 5-6 containers (200g cooked rice per portion). Refrigerate. Reheat as needed throughout the week.
Sample Daily Meal Plan (Target: 2200 cal, 150g protein)
Breakfast - RM5-6
- 3 scrambled eggs with vegetables (18g protein)
- 2 slices wholemeal bread (6g protein)
- 1 glass soy milk (7g protein)
Total: 31g protein, 380 cal
Lunch - RM6-8
- 200g baked tofu on 200g rice (34g protein from tofu, 4g from rice)
- Side of steamed broccoli and carrots
- Soy sauce dressing
Total: 38g protein, 550 cal
Afternoon Snack - RM3-4
- Protein shake with soy milk (30g protein)
- 1 banana (1g protein)
Total: 31g protein, 280 cal
Dinner - RM8-10
- 150g tempeh crumble over 200g rice (28g protein from tempeh, 4g from rice)
- 300g dal on the side (18g protein)
- Cucumber and tomato salad
Total: 50g protein, 650 cal
Evening Snack - RM3
- 200g Greek yogurt with a drizzle of honey (14g protein)
Total: 14g protein, 180 cal
Daily total: ~164g protein, ~2040 cal
Room to add more rice, fruit, or nuts to reach your calorie target depending on your goals.
Budget Breakdown
Weekly grocery cost for this meal prep: approximately RM80-120, depending on where you shop and whether you buy protein powder that week. This is significantly cheaper than eating out for every meal.
Compare that to ordering vegetarian food from Grab - easily RM15-25 per meal, adding up to RM300-500 weekly. Meal prepping saves you RM200+ per week.
Tips for Malaysian Vegetarian Lifters
Do not rely on mock meats. Vegetarian duck, vegetarian char siu, mock chicken - these are tasty but often made from wheat gluten with added oil and sodium. Low protein density relative to calories. Treat them as occasional additions, not staples.
Indian vegetarian food is your best friend. Malaysian Indian cuisine has the richest tradition of high-protein vegetarian cooking. Dal, paneer dishes, chana masala, idli, dosa with chutney - all protein-rich and delicious. Seek out Indian banana leaf restaurants for affordable, high-protein meals.
Supplement with protein powder. Getting 150g+ protein from whole foods alone as a vegetarian requires eating large volumes of food. One or two protein shakes per day makes the numbers much more manageable.
Stock up on frozen edamame. Available at Aeon and most supermarkets for RM6-8 per bag. Microwave for 3 minutes, sprinkle with salt. One cup gives you 17g of protein.
Fermented soy is superior to unfermented. Tempeh is nutritionally superior to tofu - it contains more protein per calorie, is easier to digest, and the fermentation process makes the nutrients more bioavailable. Prioritise tempeh in your meal prep.
Being a vegetarian lifter in Malaysia requires more planning but offers unique advantages. The local food culture already embraces plant-based eating more than most countries. Use that to your advantage, meal prep consistently, and you will build muscle just fine without a single piece of chicken.
