Tempeh and Tahu for Bodybuilding: Malaysian Plant
Tempeh and tofu are cheap, versatile, and packed with protein. How Malaysian bodybuilders can use these local staples to build muscle on a budget.
Walk past the soy section in any Malaysian wet market and you will find blocks of tempeh for RM2-3 and tahu (tofu) for RM1.50-2.50. Most gym-goers walk straight past them toward the chicken breast. That is a mistake.
Tempeh and tofu are among the most underrated protein sources in Malaysian fitness culture. Here is why they deserve a place in your meal prep rotation.
Tempeh: The Superior Choice
Tempeh is made from whole soybeans fermented with a mould culture. The fermentation process gives it several advantages over regular tofu:
Per 100g of tempeh:
- Calories: 192
- Protein: 19g
- Carbs: 8g
- Fat: 11g
- Fibre: 5g
The protein quality is excellent. Soy is one of the few plant proteins that contains all essential amino acids in adequate proportions. The fermentation also improves digestibility and bioavailability - your body absorbs more of the protein compared to unfermented soy products.
How to Prepare Tempeh for Bodybuilding
Air-fried tempeh strips: Slice into thin strips, season with salt, garlic powder, and turmeric. Air-fry at 180°C for 15 minutes. Crispy, delicious, and around 200 calories per 100g with 19g protein. No oil needed.
Sambal tempeh: A classic Malaysian preparation. Fry tempeh slices in minimal oil, add sambal belacan and a little gula melaka. Higher in calories due to the oil and sugar, but the flavour is unmatched. Use this version when bulking.
Tempeh in stir-fry: Cube and toss into any vegetable stir-fry. Absorbs flavours beautifully and adds protein and texture.
Tofu: The Versatile Option
Tofu comes in several varieties in Malaysia:
Firm tofu (tahu keras) per 100g:
- Calories: 76
- Protein: 8g
- Carbs: 2g
- Fat: 4.8g
Silken tofu (tahu lembut) per 100g:
- Calories: 55
- Protein: 5g
- Carbs: 2g
- Fat: 3g
Egg tofu (tahu telur) per 100g:
- Calories: 80
- Protein: 7g
- Carbs: 2g
- Fat: 5g
Firm tofu has the highest protein density and holds up best in cooking. Silken tofu works in soups and smoothies.
How to Prepare Tofu for Bodybuilding
Tahu bakar (grilled tofu): Press firm tofu to remove water, marinate in soy sauce and garlic, grill or pan-fry. Around 100 calories per serving with 10g protein. Excellent side dish.
Tofu scramble: Crumble firm tofu in a pan with turmeric, salt, and vegetables. A solid breakfast alternative to eggs, especially useful for adding volume to meals during a cut. 200g of tofu scramble is only 152 calories with 16g protein.
Stuffed tofu (yong tahu): A Hakka Chinese Malaysian specialty. Firm tofu stuffed with fish paste and steamed or fried. Higher in protein due to the fish paste. Available at many hawker stalls for RM1-2 per piece.
Combining Tempeh and Tofu with Other Proteins
Neither tempeh nor tofu needs to be your sole protein source. They work best as part of a varied diet:
Meal example 1: Chicken breast (200g) + tempeh goreng (100g) + rice + vegetables
- Total protein: 62g + 19g = 81g protein
Meal example 2: Scrambled eggs (3) + tahu bakar (150g) + toast
- Total protein: 18g + 12g = 30g protein
Meal example 3: Grilled fish (150g) + sambal tempeh (100g) + rice + kangkung
- Total protein: 30g + 19g = 49g protein
Adding tempeh or tofu as a side to your main protein dish is an easy way to increase daily protein by 15-20g without spending much money or adding excessive calories.
Cost Comparison
| Protein Source | Cost per 10g protein |
|---|---|
| Tempeh | RM0.55-0.80 |
| Firm tofu | RM0.95-1.25 |
| Chicken breast | RM0.35-0.42 |
| Eggs | RM0.83 |
| Whey protein | RM1.00-1.50 |
| Canned tuna | RM1.60-2.00 |
Tempeh is cheaper per gram of protein than eggs, whey, and canned tuna. Only chicken breast beats it on pure cost efficiency.
Addressing the Soy Concerns
Many Malaysian gym-goers avoid soy because of myths about phytoestrogens reducing testosterone. The research does not support this fear. A meta-analysis of over 40 studies found that soy protein has no significant effect on testosterone levels in men, even at high intake levels.
The phytoestrogens in soy are structurally different from human oestrogen and have weak binding affinity to oestrogen receptors. You would need to consume unrealistic quantities - multiple kilograms daily - to see any hormonal effect.
Eat your tempeh and tofu without worry. Generations of Malaysian men have eaten soy products daily and reproduced just fine.
Practical Tips
- Buy from wet markets for freshest quality and lowest prices. Supermarket packaged tempeh costs 50-100% more.
- Press your tofu before cooking - wrap in kitchen towel and place a heavy plate on top for 20 minutes. This removes excess water and improves texture.
- Freeze tempeh if buying in bulk. It keeps for months and the texture actually improves slightly after freezing.
- Marinate overnight for best flavour absorption, especially with tofu.
Tempeh and tofu are not health food gimmicks. They are traditional Malaysian ingredients that happen to be excellent for building muscle. At RM2-3 per block, they are also some of the most affordable protein you can buy. Use them.
