The fitness industry is obsessed with meal timing. But how much of it is backed by evidence, and how much is broscience passed down through generations of gym locker rooms?
The Anabolic Window: Mostly Myth
The claim
You must consume protein within 30-60 minutes of training to maximise muscle protein synthesis. Miss this window and your workout was wasted.
The reality
The "anabolic window" exists, but it is not a narrow 30-minute slot. Muscle protein synthesis (MPS) remains elevated for 24-48 hours after resistance training. Having protein within 2-3 hours of training is reasonable practice. Having protein within 30 minutes provides no meaningful advantage over having it within 2 hours.
A 2013 meta-analysis by Schoenfeld et al. found that total daily protein intake is a far stronger predictor of muscle growth than timing of protein around exercise.
Practical takeaway: Eat a protein-rich meal within 2-3 hours of training. If your last meal was 4+ hours before training, having protein sooner after your session makes more sense. But panicking about a 30-minute window is unnecessary.
No Carbs After 6 PM: Myth
The claim
Carbohydrates eaten in the evening are more likely to be stored as fat because your metabolism slows at night.
The reality
Your body does not have a carbohydrate curfew. Total daily calorie intake and expenditure determine fat loss, not the time you eat carbs. Multiple controlled studies show no difference in fat loss between early-day and late-day carbohydrate consumption when total intake is identical.
In fact, for evening trainers (most Malaysian gym-goers who train at 7-9 PM), eating carbs after training at 9-10 PM is optimal because it replenishes glycogen and supports recovery during sleep.
Practical takeaway: Eat carbs when they suit your schedule and training. If you train in the evening, post-workout carbs at dinner make perfect sense.
Eating Frequency: Minor Factor
The claim
Eating 5-6 small meals per day boosts metabolism through the thermic effect of food. Eating fewer, larger meals causes metabolic slowdown.
The reality
The thermic effect of food (TEF) is proportional to total calorie intake, not meal frequency. Six meals of 400 calories produce the same TEF as three meals of 800 calories. Your metabolism does not speed up from eating more frequently.
Research shows no significant difference in fat loss or muscle growth between 3 meals and 6 meals per day when total intake is equal.
Practical takeaway: Eat as many meals as fits your lifestyle. Three meals works. Four meals works. Six meals works. Choose what helps you hit your calorie and protein targets consistently.
What Actually Matters: Daily Protein Distribution
The one timing factor with genuine evidence behind it is distributing protein across the day rather than cramming it into one meal.
Each meal triggers a muscle protein synthesis response that lasts 3-5 hours. Consuming 25-40 g of protein at each of 3-4 meals maximises the number of MPS responses per day. Eating 120 g of protein in one sitting triggers one MPS response and wastes much of that protein for purposes other than muscle building.
Practical takeaway: Spread your protein across 3-4 meals. For a 140 g daily target: 35 g at each of 4 meals.
Pre-Sleep Protein: Supported
The claim
Eating protein before bed feeds your muscles during the overnight fast.
The reality
A slow-digesting protein (casein, or whole foods like Greek yoghurt, cottage cheese, or eggs) consumed 30-60 minutes before sleep does increase overnight MPS. This is one of the few timing strategies with consistent supporting evidence.
Practical takeaway: Have a protein-rich snack before bed - Greek yoghurt, a casein shake, eggs, or a glass of milk. This is especially useful during a muscle-building phase.
Malaysian Meal Timing in Practice
The typical Malaysian eating pattern - heavy breakfast (nasi lemak, roti canai), moderate lunch (chicken rice, nasi campur), lighter dinner - accidentally distributes carbs well but often front-loads calories while skimping on protein at breakfast.
A better approach for fitness goals:
Breakfast: Protein-focused (eggs, protein shake + toast) - ensure at least 25-30 g protein Lunch: Balanced meal with protein, carbs, vegetables - 30-40 g protein Pre/post-workout meal: Protein + carbs around training - 30-40 g protein Before bed: Protein snack - 20-25 g protein
This ensures 4 MPS triggers across the day while fitting within Malaysian eating culture.
The Bottom Line
Total daily intake (calories and protein) accounts for about 90% of your nutrition results. Meal timing accounts for maybe 5-10%. Get the totals right first. Then, if you want to optimise, distribute protein across 3-4 meals and have a protein snack before bed. Everything else - anabolic windows, carb curfews, meal frequency - is noise.
