Best Time to Take Creatine: Before or After Your Workout?
When should you take creatine for best results? Pre-workout, post-workout, or does timing not matter? Evidence-based answer for Malaysian lifters.
The creatine timing debate has been going on for over a decade. Some say take it pre-workout for better performance. Others swear by post-workout for better absorption. A third camp says timing is irrelevant.
After reviewing the research, the answer is straightforward - and probably not what the supplement company that sold you your creatine wants you to hear.
The Short Answer
It does not matter when you take creatine. As long as you take 3-5g daily, every day, the timing of that dose has minimal impact on results. Creatine works through chronic saturation of your muscle stores, not through acute timing effects.
But since you are here, let me explain why - and address the studies that seem to suggest otherwise.
How Creatine Actually Works
Creatine monohydrate saturates your muscle cells with phosphocreatine, which is used to regenerate ATP (your muscles' primary energy source) during short, high-intensity efforts. More phosphocreatine means:
- An extra rep or two on heavy sets
- Better performance in the 1-10 rep range
- Faster recovery between sets
- Over time, more training volume → more muscle growth
The key word is saturation. Your muscles have a maximum creatine storage capacity. Once they are full, they stay full as long as you continue taking 3-5g daily. It takes approximately 3-4 weeks of daily supplementation to reach full saturation (or 5-7 days if you use a loading protocol of 20g per day).
Once saturated, the timing of your daily dose does not change how much creatine is available during your workout. Your muscles are already full. The daily dose simply replaces what your body naturally uses and excretes.
What the Studies Say About Timing
The "Post-Workout Is Better" Study
A 2013 study in the Journal of the International Society of Sports Nutrition gave one group creatine before training and another group creatine after training for 4 weeks. The post-workout group showed slightly greater improvements in lean body mass and strength.
Sounds compelling. But the study had only 19 participants, the differences were small and not statistically significant, and the study duration was short. The authors themselves stated the results were not conclusive enough to make definitive recommendations.
The "It Doesn't Matter" Evidence
A comprehensive 2021 meta-analysis by Antonio et al. in the Journal of the International Society of Sports Nutrition reviewed all available timing studies and concluded: "There is currently no strong evidence to support the superiority of pre- or post-exercise creatine supplementation. Consistent daily intake appears to be the most important factor."
The ISSN's position stand on creatine (updated 2017) similarly states that consistent daily supplementation is the primary consideration, with timing being secondary at best.
Why the Confusion Persists
Supplement companies benefit from making creatine seem more complicated than it is. "Take your creatine within 30 minutes of training for maximum results" sells more product-specific pre-workout and post-workout formulas than "just take 5g whenever you remember."
Practical Recommendations
The Easiest Approach: Take It Whenever You Will Remember
Consistency is everything with creatine. Missing doses is worse than taking it at a "suboptimal" time. Choose a time that fits your daily routine:
- With breakfast: Mix it into your morning drink or oats
- With your protein shake: Add it to any shake, any time
- Before bed: Mix with water, take with your last meal
- Pre or post-workout: Fine if this is when you remember
The "Slightly Optimal" Approach
If you want to squeeze out every possible marginal benefit (and we are talking very marginal):
- Take creatine with carbohydrates and protein. Insulin helps drive creatine into muscle cells. Consuming creatine with a meal containing both carbs and protein may slightly improve uptake compared to taking it on an empty stomach.
- Post-workout with your meal may have a very slight edge. Muscles may be slightly more receptive to creatine uptake after exercise due to increased blood flow and GLUT4 transporter activity. The practical significance of this is minimal.
What NOT to Do
- Do not take creatine with caffeine only. Some research suggests that high caffeine doses may reduce creatine uptake, though this is debated. If your pre-workout only contains caffeine (like a kopi-O), it is not the ideal creatine companion.
- Do not skip days. Missing your daily dose starts depleting your muscle creatine stores. Consistency over weeks and months matters far more than timing within a single day.
- Do not cycle creatine. There is no evidence supporting the need to cycle on and off creatine. Continuous daily use is safe and effective.
Creatine Loading: Still Relevant?
The loading phase (20g per day split into 4 doses for 5-7 days) reaches full muscle saturation faster than the standard 3-5g daily dose. But it is not necessary. The standard dose reaches the same saturation level - it just takes 3-4 weeks instead of 1.
Loading can cause digestive discomfort (bloating, cramps, diarrhoea) in some people. If you experience these side effects, skip the loading phase and just take 3-5g daily from the start.
Creatine in the Malaysian Context
Heat and Hydration
Creatine increases water retention in muscle cells. In Malaysia's heat and humidity, this means you need to be extra diligent about hydration. Aim for 3-4 litres of water daily when supplementing creatine.
If you train outdoors or in a poorly ventilated gym, dehydration risk is real. Creatine does not cause dehydration itself, but it increases your water needs.

"Creatine damages your kidneys." No. Dozens of long-term studies in healthy individuals show no kidney damage from creatine supplementation at recommended doses. If you have pre-existing kidney disease, consult your doctor. For healthy people, this concern is unfounded.
"Creatine causes hair loss." Based on a single study showing increased DHT levels, which was never replicated. The evidence is insufficient to make this claim.
"Creatine is a steroid." No. Creatine is a naturally occurring compound found in meat and fish. Your body produces about 1g per day. Supplementing adds 3-5g. It is not a hormone and does not directly affect testosterone.
"You need to cycle creatine." No. Daily use is safe and effective indefinitely. Cycling off means depleting your stores and losing the performance benefit until you reload.
Take your 5g daily. With food, without food, morning, evening, pre-workout, post-workout - it genuinely does not matter. Just take it consistently, and let the decade of solid research do the heavy lifting for your supplement decisions.
